This is a 12 mile track workout as I'm training for cross country and some distance road races.
It was 3 x 4 x 1 Mile with 2 minutes rest between reps and 5 minutes rest between sets. The target times were 4:57 for the slower reps and 4:43 for the faster reps.
You can check out the full splits on my Strava, but they were all sub 5 minute miles and I averaged 4:46 per mile for the whole session.
